You can’t out-train a bad diet, and you can’t build the physique you want without understanding what you’re actually putting in your body. Macronutrients, protein, carbs, and fats, are the foundation of every result you’re chasing, whether that’s fat loss, muscle gain, or performance.
The Big Three, Broken Down
Protein is the builder. It repairs and grows muscle tissue broken down during training. Aim for roughly 0.7-1g of protein per pound of bodyweight per day if you’re training seriously. Lean meats, eggs, fish, and quality protein powders make this easier to hit consistently.
Carbohydrates are the fuel. They replenish glycogen stores and power high-intensity training like HIIT and heavy lifting. Cutting carbs too aggressively while training hard often backfires, you’ll feel it in flat, low-energy sessions. Prioritize whole sources: rice, oats, potatoes, fruit.
Fats are the regulator. They support hormone production (including testosterone), joint health, and long-term energy. Don’t fear fat, fear the trans fats and heavily processed oils. Stick to olive oil, avocado, nuts, and fatty fish.
Finding Your Ratio
There’s no single “perfect” macro split, it depends on your goal:
- Building muscle: Higher protein and carbs, moderate fat, with a slight calorie surplus.
- Losing fat: Higher protein (to preserve muscle), moderate carbs, controlled calorie deficit.
- Performance/endurance: Higher carbs to fuel output, protein steady, fat moderate.
A common starting point for most lifters is roughly 30% protein, 40% carbs, 30% fat, then adjust based on how your body responds over 3-4 weeks.
Tracking Without Obsessing
You don’t need to weigh every almond for the rest of your life. Track your intake closely for a few weeks to learn portion sizes and get a feel for what your macros look like on a plate. Once it’s second nature, you can eyeball it and stay accurate.
